How to Hit Your Protein Goals

As a dietitian, I always recommend ramping up slowly — and today I’ll show you exactly how to do that, plus give you a day of meals that support digestion while hitting your protein goals. So often I see people make an overhaul to diet and exercise that leads them to gastrointestinal distress, ultimately de-railing their efforts.

You’ve heard the benefits of eating more protein — better energy, fewer cravings, muscle support, and staying full longer. But if you’ve ever added more meat, eggs, or protein shakes and ended up feeling bloated or backed up, you’re not alone.

As a dietitian, I always tell my clients: you don’t have to jump to 150 grams of protein overnight. Start with 90 grams per day — that’s about 30 grams per meal — and let your body adjust gradually.

Here’s how to do it the digestive-friendly way.

Why Does High Protein Sometimes Cause Constipation?

Most high-protein foods are low in fiber. Add that to not drinking enough water, and your digestive system can slow down. That’s why people often experience bloating or constipation when they drastically increase protein — especially from animal-based sources.

Start Slow: The Power of a Gradual Increase

Jumping from 60g to 150g protein per day overnight? Not a great idea for your gut. A better option: start with 20–25g protein per meal, then add small increases over time (10–15g more per day every few days).

This helps your GI system adapt without stress.

Balance It Out: What Helps Digestion Stay Smooth?

With every high-protein meal, include:

  • Fiber – Aim for 8–10g per meal
  • Fluids – Water, tea, or water-rich foods (cucumber, berries, citrus)
  • Healthy fats – Olive oil, avocado, nuts, or seeds
  • Movement – Even short walks after meals can support digestion

Sample Day: 3 Balanced Meals with 25–30g Protein Each

🍳 Breakfast (~28g protein | 9g fiber)

  • 2 eggs + 1 egg white scrambled with spinach
  • ½ cup cottage cheese with berries + flaxseed
  • 1 slice whole grain toast
  • Herbal tea or water with lemon

🥗 Lunch (~30g protein | 10g fiber)

  • 4 oz grilled chicken or turkey
  • ½ cup cooked quinoa
  • 1–2 cups mixed greens + veggies
  • Olive oil & lemon vinaigrette
  • Sparkling water with lime

🐟 Dinner (~32g protein | 10g fiber)

  • 4 oz salmon
  • ½ cup lentils or chickpeas
  • Sautéed zucchini or kale with garlic & olive oil
  • A few slices of fresh mango or kiwi

Summary: Getting More Protein Without the Digestive Distress

  • Start with 20–25g protein per meal
  • Slowly increase over time
  • Always pair with fiber, fluid, and fat
  • Listen to your body — constipation is a sign to adjust, not push harder
